Overview
A useful muscle-building nutrition target has three parts: total calories, protein, and the remaining balance of carbohydrates and fat. Calories determine whether your body has enough energy to support weight gain. Protein supplies amino acids for tissue repair and growth. Carbohydrates and fat help you fuel training, support normal function, and build a diet you can follow consistently.
This calculator uses your estimated maintenance intake, also called total daily energy expenditure or TDEE, and adds a customizable surplus. It then assigns protein and fat before giving carbohydrates the remaining calories. That order keeps the calculation simple and makes the result easy to adjust.

How to estimate your lean bulk macros
Start with maintenance calories. You can use a TDEE calculator, a food log combined with stable body-weight data, or a reasonable estimate based on your current routine. If you have been eating a consistent amount and your average weight has not changed for roughly two to three weeks, that intake is a useful working estimate of maintenance.
Next, apply a modest surplus. A practical starting point is about 5% to 10% above estimated maintenance, or a fixed addition such as 150 to 300 calories per day. Choose the lower end if you want to limit fat gain, have a higher body-fat level, or are uncertain about your maintenance estimate. Choose a larger starting point only when your activity is high, your appetite is strong, or your weight has been difficult to increase.
Set protein at approximately 1.6 to 2.2 grams per kilogram of body weight as a practical range for many resistance-training adults. A middle value, such as 2.0 g/kg, is simple to use. Then set fat at approximately 0.6 to 1.0 g/kg, depending on preference and how many calories you want available for carbohydrates. The calculator assigns the rest to carbohydrates:
- Target calories = maintenance calories × (1 + surplus percentage)
- Protein calories = protein grams × 4
- Fat calories = fat grams × 9
- Carbohydrate grams = (target calories − protein calories − fat calories) ÷ 4
Those calorie conversions are estimates used for tracking. Food labels, restaurant portions, cooking methods, and database entries can introduce enough variation that precision to the final gram is unnecessary.
Inputs and assumptions
Maintenance calories
Maintenance is the most uncertain input. A calculator may produce a useful starting value, but it cannot perfectly capture daily movement, training volume, occupation, sleep, or appetite. Treat the result as a testable hypothesis. Track your intake and morning body weight under similar conditions, then use a weekly average rather than reacting to one weigh-in.
Body weight
Use current body weight in kilograms. To convert pounds to kilograms, divide pounds by 2.205. If your body weight changes substantially, recalculate protein and fat targets or simply review whether the original targets still fit your plan. People with unusually high levels of body fat may prefer to base protein on a goal weight or another individualized estimate; that choice is worth discussing with a qualified dietitian.
Protein and fat settings
Protein does not need to be pushed as high as possible. Select a target you can meet through ordinary meals, then distribute it across the day. A meal pattern of three to five protein-containing meals is often easier to follow than trying to consume most of the day’s protein at once.
Fat is also a range rather than a single perfect number. Keep enough dietary fat to make meals satisfying and flexible, then use carbohydrates to support the training schedule. If you prefer more fat and fewer carbohydrates, increase the fat setting while keeping total calories unchanged. If training performance and food preference favor carbohydrates, use the lower end of the fat range.
Training and food quality
Macros cannot compensate for an inconsistent strength training program, insufficient sleep, or a diet that is difficult to sustain. Worked examples
Example 1: 80 kg lifter
Assume an 80 kg lifter estimates maintenance at 2,600 calories and chooses an 8% surplus. Target calories are 2,600 × 1.08, or about 2,808 calories. Using 2.0 g/kg protein gives 160 grams, which contributes 640 calories. Using 0.8 g/kg fat gives 64 grams, which contributes 576 calories. The remaining calories produce approximately 398 grams of carbohydrates. A practical rounded target would be about 2,800 calories, 160 grams of protein, 64 grams of fat, and 395 to 400 grams of carbohydrates.
Example 2: 70 kg lifter
Assume a 70 kg lifter estimates maintenance at 2,200 calories and chooses a 7% surplus. The target is about 2,354 calories. At 2.0 g/kg, protein is 140 grams. At 0.8 g/kg, fat is 56 grams. After accounting for those macros, carbohydrates land near 322 grams. The target can be rounded to approximately 2,350 calories, 140 grams of protein, 55 to 56 grams of fat, and 320 grams of carbohydrates.
These examples show why two people should not copy the same lean bulk macros simply because they follow the same hypertrophy workout. Body weight, maintenance intake, training demands, food preferences, and the desired rate of gain all affect the starting calculation.
When to recalculate
Review your numbers after two to three weeks of reasonably consistent tracking, or sooner if your routine changes substantially. Weigh yourself several mornings per week after using the bathroom and before eating, then compare weekly averages. Daily scale changes can reflect food volume, hydration, sodium, and digestion rather than changes in muscle or fat.
If your weekly average is not moving and your goal is to gain weight, add a small amount of food—often around 100 to 150 calories per day—then reassess. If weight is rising faster than intended or waist measurements are increasing rapidly, reduce calories by a similar modest amount. Keep protein broadly stable while adjusting mostly carbohydrates or fats.
Recalculate when body weight changes meaningfully, your training frequency or conditioning changes, your job becomes more or less active, or you move from gaining to maintaining.
